New: Roadmaps ordered paths through our cheat sheets and flashcards, so you always know what to study next.

A 13-step learning path. Follow it in order, or jump to what you need.
This path is for anyone who wants a simple, evidence-based fitness and longevity routine without a coaching certification. It runs about 6 to 8 weeks at a few hours a week. It does not cover clinical nutrition therapy or a full meditation practice, those live in our Mindfulness & Stress Mastery path. By the end you can run a weekly mix of strength, Zone 2 and interval cardio, read your own sleep and HRV signals to decide when to push or rest, and adjust your eating and recovery habits to keep the whole routine going for years.
No prior experience needed. Start from zero.
A daily walk needs zero equipment and pays off before dinner, so it's the easiest rep you'll never skip; the habits and heavier lifting ahead all build on showing up like this first.
Loose hips and shoulders here mean the strength work in step 4 loads a joint that already moves well, cutting the tweaks that end most home programs early.
Most people quit six weeks in because they're chasing an outcome instead of an identity; this is where that flips, and expect to come back to this lens whenever a new habit stalls.
You're walking on purpose, moving through a real warm-up, and building habits around who you're becoming instead of chasing a one-off goal. Next up: real strength and cardio work.

With mobility from step 2 sorted, you can load real weight through your hips and shoulders and start banking the muscle and bone density that carry you into your 70s.
Protein and meal timing decide whether the sets in step 4 turn into muscle or just soreness, so this is where you feed the training instead of fighting it.
Easy, conversational-pace cardio builds the aerobic base your heart and mitochondria need before step 7 adds anything harder on top of it.
Once step 6 has built an aerobic floor, short hard intervals raise your ceiling without burning out a body that's still learning to lift.
You can run a real strength session, eat to support it, and hold both an easy Zone 2 pace and a hard interval (a few minutes on step 1's due flashcards keeps your walking and mobility basics fresh while you build on them). Next up: reading your own recovery signals.

Every gain from the strength, cardio and nutrition steps above gets consolidated or wasted here; treat sleep as the one shortcut that quietly cancels the rest of this path.
Tracking your nervous system's recovery turns yesterday's sleep and training from step 8 into today's go-or-rest decision, instead of guessing by how tired you feel.
Reach for this when a bad night or a stressful week keeps derailing your plan: twenty minutes of deep rest recovers some of what step 8's sleep missed, no nap required.
You know why sleep protects everything you just trained for, and you can check your HRV to decide whether today is a push day or a rest day. Next up: the advanced protocols that separate casual effort from serious longevity work.

Choose this if you want to experiment with when you eat, not just what: a tighter eating window can simplify the nutrition habits from step 5 for people who do well with structure.
Pick this up if you're chasing extra stress resilience on top of the basics: cold exposure and controlled breathing add a hard edge once steps 1 through 9 feel routine.
This is where strength, cardio, sleep and nutrition from the sections above stop being separate boxes and become one weekly routine you track and adjust for the next decade.
You went from a single daily walk to a full weekly routine of strength, cardio, sleep, and recovery work that you track and adjust yourself. That's the Everyday Fitness & Longevity badge, earned by turning scattered health advice into a routine you actually run.
